Gross vs Net: The Calories You'd Have Burned Anyway

The MET formula returns gross burn, which includes your resting metabolism. During a 45-minute walk at 3.5 METs, roughly 1 MET's worth (~58 kcal at 170 lb) was going to be burned sitting on the couch — the net exercise cost is about 2.5 METs, or ~144 kcal. Fitness trackers mix these conventions freely, which is why two devices disagree on the same walk. For weight-change math, net is the honest number; the calculator's result minus your weight-in-kg × duration-in-hours gives it in one subtraction.

From Steps to Calories to Deficit

The full pipeline: steps → miles (≈2,000 steps/mile — exact stride math in our steps to miles calculator) → calories (this page) → deficit (compare against maintenance from the TDEE calculator). Example: 8,000 daily steps ≈ 4 miles ≈ 380 gross kcal at 170 lb; if TDEE is 2,700 and intake is 2,500, the walking is already inside the TDEE's activity multiplier — don’t double-count it. Count walks separately only if you chose the sedentary multiplier.

How many calories does walking a mile burn?
A useful rule: about 0.5 kcal per pound per hour at 3 mph works out to roughly 55-60 kcal per mile per 100 lb of body weight — so ~95 kcal/mile at 170 lb and ~120 at 220 lb. Pace changes it modestly per-mile; body weight is the dominant factor.
How many calories is 10,000 steps?
10,000 steps ≈ 5 miles at typical stride length. At 170 lb that's roughly 450-500 kcal walked at moderate pace, though some of it (the ~1.3 BMR METs you'd burn anyway) isn't 'extra.' The net additional burn is closer to 300-350 kcal.
What is a MET?

Does incline really matter?
Substantially: walking 3.5 mph on level ground is 4.3 METs, but the same speed uphill runs ~5.3-6+ METs depending on grade — a 30-50% increase. Treadmill trick: 3.0 mph at 10% incline burns about as much as running 5 mph on the flat, with far less joint impact.
